Couch to 5K plan: from walking to running 30 minutes
If running for even two minutes feels impossible right now, you're the person a couch to 5K plan is for. This prompt has your todo.is agent build a run-walk schedule that grows slowly over 9 weeks, sends each session to your phone on the morning you run, and lets you repeat a week whenever you need to.
The prompt
- Make me a couch to 5K plan. I'm a beginner who currently [CURRENT FITNESS]. I can run [RUN DAYS] each week, usually at [TIME], and I'll be running [WHERE]. Start with short jogs of 60 seconds between brisk walks and build to 30 minutes of continuous easy running over 9 weeks, 3 runs a week with a rest day between. Each run should have a 5-minute warm-up walk and a cool-down. Tell me the pace to aim for in plain words. On each run day, send me that day's session on WhatsApp at the time above, and ask afterwards how it felt. If I say it was too hard, repeat the week. Also give me a one-page PDF of the whole plan.
What to change
- [CURRENT FITNESS]: E.g. "walks a bit but hasn't run in 10 years", "gets out of breath on stairs".
- [RUN DAYS]: Three days with rest between, e.g. "Tuesday, Thursday and Sunday".
- [TIME]: E.g. "7:00".
- [WHERE]: E.g. "around a park", "on a treadmill", "on roads near home".
Example result
- Couch to 5K: 9 weeks, 3 runs a week
- Hasn't run in 10 years · Tuesday, Thursday, Sunday at 7:00 · park loop
- Every run
- • 5 min brisk walk to warm up, the session, then 5 min easy walk
- • Pace: slow enough to talk in short sentences. If you can't, slow down. Slower than you think is right.
- The plan
- • Week 1: 8 x (jog 60 s, walk 90 s)
- • Week 2: 6 x (jog 90 s, walk 2 min)
- • Week 3: 2 x (jog 90 s, walk 90 s, jog 3 min, walk 3 min)
- • Week 4: jog 3 min, walk 90 s, jog 5 min, walk 2.5 min, jog 3 min, walk 90 s, jog 5 min
- • Week 5: Run 1: 3 x (jog 5 min, walk 3 min) · Run 2: 2 x (jog 8 min, walk 5 min) · Run 3: jog 20 min
- • Week 6: Run 1: jog 5, walk 3, jog 8, walk 3, jog 5 · Run 2: 2 x (jog 10 min, walk 3 min) · Run 3: jog 25 min
- • Week 7: jog 25 min, all three runs
- • Week 8: jog 28 min, all three runs
- • Week 9: jog 30 min, all three runs. Many people reach 5 km in 30 to 40 minutes; time matters, not distance.
- The jump in week 5
- • The 20-minute run looks scary. Go very slow and it is doable. If not, repeat week 4 and try again.
- Kit and body
- • Running shoes that feel comfortable in the shop are a good start; no need for anything fancy
- • Mild muscle soreness is normal. Sharp pain, or pain that gets worse as you run: stop and rest
- • Shins aching? Run on softer paths and don't speed up
- Example WhatsApp message (Tuesday 7:00)
- • Week 3, run 1: walk 5 min, then twice: jog 90 s, walk 90 s, jog 3 min, walk 3 min. Walk 5 min. Reply "done" when you finish and tell me how it felt.
How to do it with todo.is
- Copy the prompt and fill in your fitness, run days, time and where you'll run.
- Paste it into todo.is, or send it to your agent on WhatsApp so the reminders come to the same chat.
- Each run day you get the session on WhatsApp, and a one-page PDF of all 9 weeks.
- Reply after each run. Say "too hard" and your agent repeats the week; say "pause" when you are ill or away.
Tips for a better result
- Repeating a week is normal and not a failure. The plan works because it's slow.
- Run slower than feels natural. Most beginners quit because they run every jog too fast.
- Keep the rest day between runs, even when you feel great. Shins and tendons adapt slower than lungs.
- After week 9, ask your agent for a 5K training plan to run it faster.
couch to 5K plan: FAQ
- Can I really go from couch to 5K in 9 weeks? Most healthy beginners can run 30 minutes non-stop after 9 weeks of 3 run-walk sessions a week. Some need 12 weeks, which is fine. If you have a heart condition or other health issue, check with a doctor before you start.
- What if I can't finish a run? Walk until you recover, then finish the session or repeat that week next time. Going slower usually solves it.
- Is couch to 5K good for weight loss? It helps you move more and builds a habit, but weight loss mainly depends on what you eat. Pair it with a sensible calorie deficit if that's your goal.
- Can I do couch to 5K on a treadmill? Yes. Set a 1% incline to feel closer to outdoor running and use the same run and walk times.
