Home workout plan for your living room, bands or dumbbells
No gym, a small living room and maybe a pair of dumbbells under the bed. This prompt has your todo.is agent build a home workout plan that fits your floor space, the equipment you own and quiet neighbours below, with clear ways to make each move harder as you get stronger without buying more gear.
The prompt
- Make me a 4-week home workout plan. My equipment: [EQUIPMENT]. Space: [SPACE]. I want to [GOAL] and can do [DAYS PER WEEK] sessions a week of [MINUTES] minutes. Extra rules: [HOME RULES]. Use only moves that fit my space and gear. For each move give sets, reps or time, and a harder and easier version so I can progress without new equipment (tempo, pauses, single-leg, more reps). Add a 5-minute warm-up and cool-down. Make a PDF with a one-page summary I can print and stick on the fridge, and send each day's session to me on Telegram at [TIME] on training days.
What to change
- [EQUIPMENT]: What you own, e.g. "two 10 kg dumbbells, a resistance band, a mat" or "nothing".
- [SPACE]: E.g. "2 x 2 metres in the living room", "a small balcony".
- [GOAL]: E.g. "get stronger", "lose fat", "tone up and move more".
- [DAYS PER WEEK]: E.g. "4".
- [MINUTES]: E.g. "30".
- [HOME RULES]: E.g. "no jumping, I live upstairs", "must fit the kids' nap time", or "none".
- [TIME]: E.g. "7:00".

Tips for a better result
- Measure your space before you start. Lunges and push-ups need about 2 metres of length.
- If you have no weights, slow tempo and single-leg moves are the best way to keep progressing.
- Anchor a band in a door with a door anchor or a knotted towel, and close the door toward you.
- Keep your mat and dumbbells where you can see them. Less setup means fewer skipped sessions.
home workout plan: FAQ
- Can you build muscle with a home workout plan? Yes. Bodyweight and dumbbell training builds muscle if sets are hard enough and you keep progressing, with more reps, slower tempo or harder variations.
- What equipment is worth buying for home workouts? A set of adjustable dumbbells, a few resistance bands and a mat cover most needs. A pull-up bar adds a lot if you have a sturdy door frame.
- How do I work out at home without jumping? Replace jumps with fast squats, step-ups, mountain climbers done slowly, or short bursts of shadow boxing. They raise your heart rate without the noise.
