Calisthenics workout plan with real skill progressions
Bodyweight training only gets harder if you move to harder versions of each move, and the jumps between them are where people stall. This prompt has your todo.is agent test where you are, then build a calisthenics workout plan with step-by-step progressions toward the skills you want, like your first pull-up, a pistol squat or a handstand.
The prompt
- Create a calisthenics workout plan for me. Right now I can do [CURRENT TEST RESULTS]. My goal skills are [GOAL SKILLS]. I train [DAYS PER WEEK] days a week for about [MINUTES] minutes and have access to [EQUIPMENT]. Build a 10-week plan with a progression ladder for each movement (push, pull, legs, core, plus my skills), showing which step to start on from my test results and the target reps before I move up a step. Include skill practice at the start of each session while I'm fresh, strength work after, and wrist and shoulder warm-ups. Give me a PDF with the plan and the ladders, and an Excel log. Remind me to retest every 4 weeks on Telegram.
What to change
- [CURRENT TEST RESULTS]: E.g. "8 push-ups, 0 pull-ups, 20 s dead hang, 15 bodyweight squats, 30 s plank".
- [GOAL SKILLS]: E.g. "first pull-up, 10 dips, a 30-second wall handstand", or "muscle-up".
- [DAYS PER WEEK]: E.g. "3" or "4".
- [MINUTES]: E.g. "45".
- [EQUIPMENT]: E.g. "a pull-up bar at home", "an outdoor park with bars and parallel bars", "rings".
Example result
- 10-week calisthenics plan
- Test: 8 push-ups, 0 pull-ups, 20 s dead hang, 30 s plank · goals: first pull-up, 10 dips, 30 s wall handstand · park bars · 3 x 45 min

- Progression ladders (move up when you hit the target)
- • Pull: dead hang 30 s → scapular pulls 3 x 10 → negative pull-ups (5 s down) 3 x 5 → band-assisted pull-ups 3 x 8 → first pull-up → 3 x 5 pull-ups
- • Push: incline push-ups 3 x 15 → push-ups 3 x 12 → diamond push-ups 3 x 10 → archer push-ups 3 x 6 each side
- • Dips: support hold on parallel bars 30 s → negative dips 3 x 5 → bench dips 3 x 12 → dips 3 x 5 → 10 dips
- • Legs: squats 3 x 20 → split squats 3 x 12 → Bulgarian split squats 3 x 10 → assisted pistol to a bench 3 x 6

- • Core: hollow hold 30 s → hanging knee raises 3 x 10 → hanging leg raises 3 x 8 → L-sit tuck on parallel bars 15 s
- Where you start (from your test)
- • Pull: dead hang → scapular pulls · Push: push-ups 3 x 10 · Dips: support hold · Handstand: pike hold
- Session A (Mon) and B (Fri)
- • Skill: handstand practice 6 min, short holds with full rest
- • Pull ladder 4 sets · Push ladder 3 sets · Legs ladder 3 sets · Core 3 sets
- Session C (Wed)

Tips for a better result
- Test before you plan. Starting a step too high is the fastest way to stall or hurt your shoulders.
- Practise skills like handstands at the start of the session, fresh, in short sets with full rest.
- Slow negatives (5 seconds down) are the quickest route to your first pull-up and dip.
- Look after your wrists. Warm them up every session, and use parallettes or fists if they ache.
calisthenics workout plan: FAQ
- Can you build muscle with calisthenics? Yes. Moving up harder progressions and training close to failure builds muscle well, especially in the upper body. Legs are harder to load, so single-leg moves matter.
- How long does it take to do a first pull-up? Many people get a first pull-up after 4 to 12 weeks of negatives, assisted pull-ups and hangs, depending on body weight and starting strength.
- How often should I do calisthenics? Three or four sessions a week with rest days between works for most people. Skill practice, like handstands, can be done more often in short doses.
- Do I need equipment for calisthenics? A pull-up bar is the one piece that matters most. Parallel bars, rings and a resistance band help but aren't required.
